Stress · Protocol 5 of 6
Front-load your energy in the morning
1In 30 seconds
Stack three or four energy boosters early in the day: sunlight, water with caffeine, movement and a cold splash. Then keep your evenings dim and calm. A high morning peak and a low night-time level is the healthy daily rhythm.

3Why do it
- 1
A strong morning rise in cortisol gives you energy, focus and a better mood for the hours that follow.
- 2
Starting the day already alert means a sudden problem does not need a big extra surge of stress hormones.
- 3
Keeping cortisol low at night protects your sleep, which in turn lowers your stress the next day.
4How to do it
- Get bright light in your eyes for about 10 minutes as soon as you can after waking. Sunlight is best. If you wake before sunrise, use a 10,000 lux light or wait for the sun.
- Drink about 500 ml to 1 litre of water, and have caffeine within the first two hours. The book suggests 100 to 400 mg depending on your weight and tolerance. A strong cup of coffee has about 150 to 200 mg.
- Move within the first two to three hours: a workout if you can, or at least 5 to 10 minutes of brisk walking, skipping or jumping jacks.
- Optionally add 1 to 3 minutes of cold water, before any strength training, not after.
- At night, dim the lights, avoid bright overhead lights and screens in the last hour, and stop caffeine 8 to 10 hours before bed. After 2 p.m., switch to decaf or keep to about 60 mg, roughly one espresso shot.
- The book also mentions grapefruit or a small dose of licorice root extract with glycyrrhizin in the morning, once or twice a week, to extend cortisol. Talk to your doctor first, as both can raise blood pressure and interact with medicines.
5Make it work in India
- In summer, get your sunlight before 8 a.m. on a balcony, terrace or walk to the bus stop, before the heat builds. In monsoon, cloudy daylight still counts, so stay out a little longer, around 20 to 30 minutes.
- Have your filter coffee or chai in the morning sun to combine two boosters. Keep the evening chai small or switch to a caffeine-free option like haldi doodh, since both coffee and tea contain caffeine.
- Licorice root is sold in India as mulethi, often for sore throats. Do not start taking mulethi powder or capsules for energy without your doctor’s advice, especially if you have high blood pressure.

Cortisol has a bad reputation as ’the stress hormone’. In truth, its main job is to make sure you have enough fuel. It releases sugar and fat into your blood so you have the energy to get up, work and move. It also supports your immune system, mood and memory.
Your cortisol follows a daily wave. It starts rising a few hours before you wake, peaks around 30 to 90 minutes after you get up, then slowly falls through the afternoon. It reaches its lowest point a few hours after you fall asleep. This pattern is healthy.
Trouble starts when the wave gets flat. If your morning peak is weak, or your cortisol stays high late into the night because of screens, late work emails or evening stress, your body starts living in a constant low-level stress state. Studies link this flat pattern to anxiety, poor sleep, weight gain, high blood pressure and low mood.
The fix is to make the morning peak bigger and the night dip deeper. Bright light can lift your morning cortisol peak by about 50 percent. Exercise, caffeine and cold water also raise cortisol or adrenaline. You do not need them in a perfect order. One is good, two is better.
There is also a useful knock-on effect. A strong morning peak helps your body switch cortisol down more effectively later. Some researchers think the morning rise prepares you in advance for the day’s challenges, so smaller problems feel more manageable.
Early evidence Morning light, exercise and caffeine clearly raise cortisol or adrenaline, but the idea that a bigger morning peak protects you from stress later is mostly based on observational studies and theory.
Questions people ask
I can only exercise in the evening. Is that bad?
Exercising is still far better than not exercising. Just keep late sessions a little lighter, skip caffeine beforehand and do a wind-down routine afterwards, such as a warm shower and dim lights.
Who has time for all this?
Most of it overlaps. Drink your water, take your coffee onto the balcony and walk to the station, and you have stacked three boosters in a few minutes.
Should I try grapefruit or licorice?
Only after talking to your doctor. Grapefruit interacts with many common medicines, and licorice root can raise blood pressure and affect potassium.
7Be careful
Too much caffeine can cause anxiety, a racing heart and poor sleep, so start at the low end. If you try the optional breathing alternative to cold, never do it near water, while driving or in the cold, and sit or lie down. Avoid licorice root if you have high blood pressure, and check with your doctor before using grapefruit or licorice if you take any medicine or are pregnant.
